In the two last posts I discussed the idea of gaining muscle and losing fat at the same time (1) (2). This post outlines one approach to make that happen, based on my own experience and that of several HCE (3) users. This approach may well be the most natural from an evolutionary perspective.

But first let us address one important question: Why would anyone want to reach a certain body weight and keep it constant, resorting to the more difficult and slow strategy of “turning fat into muscle”, so to speak? One could simply keep on losing fat, without losing or gaining muscle, until he or she reaches a very low body fat percentage (e.g., a single-digit body fat percentage, for men). Then he or she could go up from there, slowly putting on muscle.

The reason why it is advisable to reach a certain body weight and keep it constant is that, below a certain weight, one is likely to run into nutrient deficiencies. Non-exercise energy expenditure is proportional to body weight. As you keep on losing body weight, calorie intake may become too low to allow you to have a nutrient intake that is the minimum for your body structure.

Unfortunately eating highly nutritious vegetables or consuming copious amounts of vitamin and mineral supplements will not work very well, because the nutritional needs of your body include both micro- and macro-nutrients that need co-factors to be properly absorbed and/or metabolized. One example is dietary fat, which is necessary for the absorption of fat-soluble vitamins.

If you place yourself into a state of nutrient deficiency, your body will compensate by mounting a multipronged defense, resorting to psychological and physiological mechanisms. Your body will do that because it is hardwired for self-preservation; as noted below, being in a state of nutrient deficiency for too long is very dangerous for one's health. Most people cannot oppose this body reaction by willpower alone. That is where binge-eating often starts. This is one of the key reasons why looking for a common denominator of most diets leads to the conclusion that all succeed at first, and eventually fail (4).

If you are one of the few who can oppose the body’s reaction, and maintain a very low calorie intake even in the face of nutrient deficiencies, chances are you will become much more vulnerable to diseases caused by pathogens. Individually you will be placing yourself in a state that is similar to that of populations that have faced famine in the past. Historically speaking, famines are associated with decreases in degenerative diseases, and increases in diseases caused by pathogens. Pandemics, like the Black Death (5), have historically been preceded by periods of food scarcity.

The approach to gaining muscle and losing fat at the same time, outlined here, relies mainly on the following elements: (a) regularly conducting strength training; (b) varying calorie intake based on exercise; and (c) eating protein regularly. To that, I would add becoming more active, which does not necessarily mean exercising but does mean doing things that involve physical motion of some kind (e.g., walking, climbing stairs, moving things around), to the tune of 1 hour or more every day. These increase calorie expenditure, enabling a slightly higher calorie intake while maintaining the same weight, and thus more nutrients on a diet of unprocessed foods. In fact, even things like fidgeting count (6). These activities should not cause muscle damage to the point of preventing recovery from strength training.

As far as strength training goes, the main idea, as discussed in the previous post, is to regularly hit the super-compensation window, with progressive overload, and maintain your current body weight. In fact, over time, as muscle gain progresses, you will probably want to increase your calorie intake to increase your body weight, but very slowly to keep any fat gain from happening. This way your body fat percentage will go down, even as your weight goes up slowly. The first element, regularly hitting the supercompensation window, was discussed in a previous post (7).

Varying calorie intake based on exercise. Here one approach that seems to work well is to eat more in the hours after a strength training session, and less in the hours preceding the next strength training session, keeping the calorie intake at maintenance over a week. Individual customization here is very important. Many people will respond quite well to a calorie surplus window of 8 – 24 h after exercise, and a calorie deficit in the following 40 – 24 h. This assumes that strength training sessions take place every other day. The weekend break in routine is a good one, as well as other random variations (e.g., random fasts), as the body tends to adapt to anything over time (8).

One example would be someone following a two-day cycle where on the first day he or she would do strength training, and eat the following to satisfaction: muscle meats, fatty seafood (e.g., salmon), cheese, eggs, fruits, and starchy tubers (e.g., sweet potato). On the second day, a rest day, the person would eat the following, to near satisfaction, limiting portions a bit to offset the calorie surplus of the previous day: organ meats (e.g., heart and liver), lean seafood (e.g., shrimp and mussels), and non-starchy nutritious vegetables (e.g., spinach and cabbage). This would lead to periodic glycogen depletion, and also to unsettling water-weight variations; these can softened a bit, if they are bothering, by adding a small amount of fruit and/or starchy foods on rest days.

Organ meats, lean seafood, and non-starchy nutritious vegetables are all low-calorie foods. So restricting calories with them is relatively easy, without the need to reduce the volume of food eaten that much. If maintenance is achieved at around 2,000 calories per day, a possible calorie intake pattern would be 3,000 calories on one day, mostly after strength training, and 1,000 calories the next. This of course would depend on a number of factors including body size and nonexercise thermogenesis. A few calories could be added or removed here and there to make up for a different calorie intake during the weekend.

Some people believe that, if you vary your calorie intake in this way, the calorie deficit period will lead to muscle loss. This is the rationale behind the multiple balanced meals a day approach; which also works, and is successfully used by many bodybuilders, such as Doug Miller (9) and Scooby (10). However, it seems that the positive nitrogen balance stimulus caused by strength training leads to a variation in nitrogen balance that is nonlinear and also different from the stimulus to muscle gain. Being in positive or neutral nitrogen balance is not the same as gaining muscle mass, although the two should be very highly correlated. While the muscle gain window may close relatively quickly after the strength training session, the window in which nitrogen balance is positive or neutral may remain open for much longer, even in the face of a calorie deficit during part of it. This difference in nonlinear response is illustrated through the schematic graph below.


Eating protein regularly. Here what seems to be the most advisable approach is to eat protein throughout, in amounts that make you feel good. (Yes, you should rely on sense of well being as a measure as well.) There is no need for overconsumption of protein, as one does not need much to be in nitrogen balance when doing strength training. For someone weighing 200 lbs (91 kg) about 109 g/d of high-quality protein would be an overestimation (11) because strength training itself pushes one’s nitrogen balance into positive territory (12). The amount of carbohydrate needed depends on the amount of glycogen depleted through exercise and the amount of protein consumed. The two chief sources for glycogen replenishment, in muscle and liver, are protein and carbohydrate – with the latter being much more efficient if you are not insulin resistant.

How much dietary protein can you store in muscle? About 15 g/d if you are a gifted bodybuilder (13). Still, consumption of protein stimulates muscle growth through complex processes. And protein does not usually become fat if one is in calorie deficit, particularly if consumption of carbohydrates is limited (14).

The above is probably much easier to understand than to implement in practice, because it requires a lot of customization. It seems natural because our Paleolithic ancestors probably consumed more calories after hunting-gathering activities (i.e., exercise), and fewer calories before those activities. Our body seems to respond quite well to alternate day calorie restriction (15). Moreover, the break in routine every other day, and the delayed but certain satisfaction provided by the higher calorie intake on exercise days, can serve as powerful motivators.

The temptation to set rigid rules, or a generic formula, always exists. But each person is unique (16). For some people, adopting various windows of fasting (usually in the 8 – 24 h range) seems to be a very good strategy to achieve calorie deficits while maintaining a positive or neutral nitrogen balance.

For others, fasting has the opposite effect, perhaps due to an abnormal increase in cortisol levels. This is particularly true for fasting windows of 12 – 24 h or more. If regularly fasting within this range stresses you out, as opposed to “liberating” you (17), you may be in the category that does better with more frequently meals.

Hi Ned, Depending on the starting point, I would guess it's of similar difficulty to build muscle without gaining fat than it is to build muscle and lose fat at the same time. That is, the plan to cut fat, then build muscle, is flawed because of old bodybuilding myths. One can make it sound good in theory, but to someone informed, it is obviously false. I never understood the purpose of "calorie cycling." Changing hormonal balance will predispose someone to partition calories in a desirable way [to muscle, away from fat]. Micro-managing calorie intake between training and non-training days is probably only necessary for someone looking to achieve extremely low levels of bodyfat, like bodybuilder levels. Protein level is often a hotly debated topic. I think beginners can get away with less, but for people near elite status, you need more--maybe like 1g/lb. There's a big difference in body stress between my squat (2.5x bw) and my sister's, so I could only imagine people with 4x bw or so. My strength levels decrease if I don't consciously eat protein above appetite (I don't use protein powder--sometimes gelatin).

Hello Ned, Great post. I know this one was all about the food, but I hope you don't mind me asking two exercise questions. One, is there any way HIIT can fit into this? Before reading about the theory of supercompensation, I thought that brief, but intense, "aerobic" exercise (to the point of becoming anaerobic) was the one exercise proven to reduce fat, while also proving just as successful with strength gains (in less time = efficiency). So this would seem to achieve both "weight loss" and "muscle gain". Two, on a related note, say one were to include running sprints on top of the strength training you mention. Would there be two different supercomposition windows, one for sprints and one for weights? Or would these exercises need to be alternated? Thanks! And sorry if you answered these in the past. I've only recently discovered this excellent blog, and I'm making my way through the archives! Angela

Hi John. Definitely the perception among elite BBs is that a lot of protein must be eaten. The odd thing about this is that even an elite BB will not store more than 15 g/d of protein in muscle: http://bit.ly/esosFA

Hi Angela. Sprints tend to lead to some muscle gain, but not as much as weight training. The reason may be that it is difficult to achieve progressive overload beyond a certain point. Once you can do a 100 m sprint at a certain speed, it is difficult to keep on decreasing the speed. And if you keep on increasing the distance, you’ll soon be leaving the anabolic range. This a general problem that applies to many bodyweight exercises as well. You can make them more difficult, but only up to a point. Many people achieve a level of muscularity with sprint-like exercises that they are happy with, and then focus only on keeping it that way.

You make the case one can store about 15g/day... ...What about daily potential protein loss/turnover? I would imagine it would be higher with higher muscle mass? I have been fortunate to train with two powerlifting world record holders [Joe McAuliffe, Tony Conyers] and both have told me about failures on a higher carb, low protein diet; I have read the same from others--Dan John, Mark Felix, Kai Greene--online. Of course things can be a little distorted when we're talking about someone like Kai Greene, being at the extreme in terms of muscle mass and anabolic drug use [probably--heh].

It’d be great if I could get my hands on actual numbers of calories, macros, micros, exercise etc. employed. I hear all sorts of things from people. Conclusion

Overall my thoughts,... it’s a fun program to follow that allows you to eat some of the foods you love on a more regular basis.

Going forward I will probably be practicing a hybrid of intermittent fasting mixed with a little backloading.
 



GUIDE: Carb back loading

Sitting here tonight writing this article eating ice cream is a little out of the normal routine for a fitness professional and competitor like myself. As we all know eating things like ice cream and pizza are reserved for only extreme cheat days, or at least I thought that was the case. However, over the past few months I have amerced myself deep into the world of Carb Back loading. Eating things like ice cream, cookies, and various “cheat foods” post workout all while keeping my body fat in single digits during that span. Now many of you are wondering what the heck is carb back loading?


What is Carb Back Loading?

Well to get started quickly Carb back loading in a nutshell is when you back load your carbs so you are eating no carbohydrates before you workout, only proteins and fats throughout the day and saving all your carb consumption for post workout.

Yes, you are reading that correctly you only eat carbs after you strength train and ZERO carbs before.

I am not talking just eating brown rice and oatmeal after training, I am talking ice cream, cookies, milk shakes, and pizza in fact according to the research those simple sugars work best with back loading. Now before you do condemn me to the mad house, this theory was made popular by a guy named John Kiefer a Physicist who became a nutritionist, so there is some science and education to this method.



Now I come from the world of 'IF' intermittent fasting, (fasting for a minimum of 16 hours and eating for the remaining 8 hours of the day) so many of the principals in carb back loading came easy to me, as there is a fasting concept inside the back loading.

Before I get into that, let’s start from the main idea, when you sleep you are fasting essentially and when you wake up your body is a fat burning monster. Research has shown that cortisol which we know is a stress hormone rises while we sleep, and for most people on a regular schedule it peaks in the early morning around 7am.

The idea with carb back loading is to wake up and eat nothing, that’s right the whole breakfast is the most important meal of the day idea is gone. In fact if you guys end up researching carb back loading on your own you will hear John Keifer say “breakfast sucks”. The reasoning for this is you want your cortisol level to drop, which they do naturally later in the day a few hours after waking up. To break it down you wake up, drink nothing but coffee or water and let your body just burn fat like crazy until you eat your 1st meal.



So, assuming you train later in the day after work let’s say 6pm, what does one eat during the day when they are carb back loading? It’s simple really, just proteins and fats and ZERO carbs during the day before you workout. I know most magazines and professionals will disagree with this as they suggest eating carbs pre-workout is essential and needed for energy.

Honestly I use to think the same thing years ago, that I needed carbs before I workout or I will have no energy and be sluggish. The reality is you don’t need them pre-workout you can train all out hardcore on proteins and fats. The idea behind it is just like the short morning fast, without eating carbs pre-workout you can burn even more fat will you train during the session. I have found I feel more energized, motivated, and train like a maniac on no carbs pre-workout; you will be surprised when you give it a try for the 1st time how well you perform.


The Plan

Here is the basics on how to get started if you think this is for you.
To prime your body for this new eating style and lifestyle honestly you must go extremely low carbs for 10 days – Kiefer prescribes 30g or less each day. That’s right 10 days of 30g carbs or less, and trust me on this, it’s the hardest part of this whole program. We are only talking 10 days, which anyone can struggle through if they are serious about training and making changes.

Protein intake is pretty standard 1g per pound – so if you are 200lbs eat 200g of protein per day. You can also eat as much fat as you like; now keep in mind proper judgment on this. Things like cheese, avocados, bacon, whole eggs, coconut oil and the list goes on and on. The restrictions on this program are limited, it’s based heavily on how you look in the mirror and feel from day to day.



On the 10th day of your low carb intake after you train that evening you can, as they say “carb up”. Your body will be ready to take in some serious carbs, and this is where the fun starts.
Consume around 1g of carbs per pound of bodyweight so if you weight 200lbs eat 200g of carbs or a little more if your body can handle it. The main thing to remember here is these are high-glycemic foods, ice cream, cup cakes, cookies, fries, pizza and so on.

You will probably go to sleep full and bloated feeling happy and fat, upon waking you will probably find yourself looking lean and ripped.

Now you are in the world of carb back loading, from here on out, on all days you strength train (lift heavy weight) you can carb backload. On days you don’t strength train and just do cardio or have rest days eat as you would during the 1st 10 days with 30g of carbs of less just eating proteins and fats.
That in a nutshell is the basics of carb back loading and how it’s done.


A few other tips and my thoughts
before you get started -

  • Protein intake is 1g per lb per bodyweight.

  • Fat intake is at your own discretion, just be cognizant of the number.

  • Carbs on your off days 30g per day or less.
Carbs on backloading days range from 1 - 2g per lb of your bodyweight so for a 200lb man that would be 200g-400g carbs per back load.  If your looking to lose more body fat keep the carbs closer to the 1g, if you are looking to gain a little size keep it closer to the 2g per lb.

If you train in the morning there are modifications in the book Kiefer put out and he breaks down exactly how to do it.

Keep your protein and carb numbers in mind while you eat, but more importantly just check the mirror to see how you feel and look each day. If you are looking lean and ripped after time you are on the right path, if you feel bloated and look doughy odds are you might be overdoing the back loading so cut back on the carbs for a few days.


Conclusion

Overall my thoughts,... it’s a fun program to follow that allows you to eat some of the foods you love on a more regular basis. It also allows you to eat with friends and family enjoying pizza and ice cream from time to time. It’s not for everybody, but if you really struggle with your cheat meals this just might be the thing that gets you to the next level. It’s been a fun few months backloading as I love pizza and ice cream just as much as most people. Going forward I will probably be practicing a hybrid of intermittent fasting mixed with a little backloading.

From a health stand point there will be arguments on eating ice cream and pizza every week, from a personal standpoint my blood work has been as clean as ever even while integrating these foods into my life over the past few months. Again do a little research on your own and become educated on what best fits your health and training needs before moving forward. Best of luck and happy eating!

When you look at the literature on overfeeding, you see a number over and over again – 14 percent. That is approximately the increase in energy expenditure you get when you overfeed people; that is, when you feed people more calories that they need to maintain their current weight.

This phenomenon is related to another interesting one: the nonlinear increase in body weight and fat mass following overfeeding after a period starvation, illustrated by the top graph below from an article by Kevin Hall (1). The data for the squares on the top graph is from the Minnesota Starvation Experiment (2). The graph at the bottom is based mostly on the results of a simulation, and doesn’t clearly reflect the phenomenon.


Due to the significant amount of weight lost in what is called above the semistarvation stage (SS), the controlled refeeding period (CR) actually involved significant overfeeding. Nevertheless, weight was not gained right away, due to a sharp increase in energy expenditure. That is illustrated by the U-curve shape of the weight gain in response to overfeeding. Initially the gain is minimal, increasing over time, and continuing through the ad libitum refeeding stage (ALR).

Interestingly, overfeeding leads to increased energy expenditure almost immediately after it starts happening. It seems that even one single unusually big meal will significantly increase energy expenditure. Also, the 14 percent is usually associated with meals with a balanced amount of macronutrients. That percentage seems to go down if the balance is significantly shifted toward dietary fat (3), probably because the metabolic “cost” of converting dietary fat into body fat is low. In other words, large meals with a lot of fat in them tend to cause a reduced increase in energy expenditure – less than 14 percent. Shifting the balance to protein appears to have the opposite effect, increasing energy expenditure even more, probably because protein is the jack-of-all-trades among macronutrients (4).

The calorie surplus used in experiments where the 14 percent increase in energy expenditure is observed is normally around 1,000 calories, but the percentage seems to hold steady when people are overfed to different degrees (5) (6). Let us assume that one is overfed 1,000 calories. What happens? About 140 calories are “lost” due to overfeeding.

What does this have to do with eating little, and then a lot, in an alternate way? It allows for some reasonable speculation, based on a simple pattern: when you alternate between underfeeding and overfeeding, you reduce food consumption for short period of time (usually less than 24 h), and then eat big, because you are hungry.

It is reasonable to assume, based on the empirical evidence on what happens during overfeeding, that the body reacts to “eating big” as it would to overfeeding, increasing energy expenditure by a certain amount. That increase leads to a reduction in the caloric value of the meals during overfeeding; a reduction of about 14 percent of the overfed amount.

But the body does not seem to significantly decrease energy expenditure if one reduces food consumption for a short period of time, such as 24 h. So you have the potential here for some steady fat loss without a reduction in caloric intake. Keeping a calorie intake up above a certain point is more important than many people think, because a calorie intake that is too low may lead to nutrient deficiencies (7). This is possibly one of the reasons why carrying a bit of extra weight is associated with increased longevity in relatively sedentary populations (8).

Is this 14-percent effect real, or just another mirage? If yes, what does it possibly translate into in terms of fat loss?

Ned, it should be clear to anyone with some formal mathematics (and/or engineering) training that energy input and energy output are coupled; they can't be treated independently. So any model that tries to decouple these two variables is inherently wrong. The other detail that people miss is when the body will use the energy we ingest. So, even if dietary fat doesn't necessarily provide the maximal increase in energy expenditure, what's important is the ability to ultimately tap the stored fat for energy. As Dr. Rosedale puts it, people don't get fat by eating it, they get fat by not being able to burn it.

people on warrior / leangains protocols (myself included) can definitely say that it is NOT a mirage: fasting and then eating big is a cool way to burn fat and build muscle (if one intends to do so) simultaneously

Hi js290. So, would you say that the effect is real, or a mirage? Also, the loss due to EE seems to be lower if the overfeeding is significantly shifted toward dietary fat.

Ned, I would say it's absolutely real. If we can believe that metabolism is slowed by reducing energy input, then it stands to reason that metabolism can be accelerated by increasing energy input. Obviously the relationship is nonlinear; therefore I'm not surprised that dietary fat may have a different effect on energy expenditure. Practically, it doesn't really matter the exact function. As long as the hormones and enzymes are biased towards burning more fat than they store, fat mass will be lost.

What I find interesting about this effect js290 is that the body does not seem to significantly decrease energy expenditure if one reduces food consumption for a short period of time, such as 24 h. So you have potential here for fat loss if you alternate between lower and higher calorie intake, as long as you do that in short enough windows of time (less than 24 h). This may be an explanation to the effect that igel mentioned in his comment, associated with some IF approaches.

Ned, it is indeed interesting. I kind of also wonder whether the increase in energy expenditure associated with a "balanced diet" as opposed to a higher fat diet has more to do with the body trying to rid itself of excessive glucose. That is, while one's metabolism is functioning properly, the body will increase energy expenditure by burning off the glucose. But, if the metabolism is operating sub-optimally, the excessive glucose goes into storage. Whereas with with fat, the body is primed to use it for fuel at any time, so an increase in energy expenditure beyond that of a "balanced diet" is not as necessary. It'll increase some because there's more energy to be used, but the body isn't as "panicked" about it. Also, I'm also a bit of an unqualified skeptic when people claim that low carb, per se, breaks their thyroid function, and is somehow restored by introducing dietary glucose. I have to wonder whether people with these experiences simply were not eating enough. And, the re-introduction of carbs simply meant a total increase in energy input. In other words, would they have experienced similar improvements in thyroid function by simply eating more?

Hi Ned, I have to look for it but I came across a study that demonstrated EE actually increases early in a fast. I tend to think if this is true, it goes away with habituation, so erratic IF may be better. That's just a hunch though.

I think those are good points js290. There is one problem with a very high fat, low carb diet – neither liver nor muscle glycogen will be properly replenished. Depending on the amount of glycogen depleting exercise done, that type of diet may be unsustainable.

Hi Evelyn. And I am not even considering that possible increase in EE during a fast (or period of calorie restriction), only the one resulting from overfeeding later on.

This seems to me, as igel alluded to, to support IF + "overfeeding" when you do eat, just enough so that the daily avg over a week or so = what you would have gotten if you did neither. Same calories, different apportionment. Specifically, eat big (esp pro) post-workout (recovery's where you make your gains). But if you ate that big all the time, you'd gain both muscle and fat, like many powerlifters.

I am curious how the body knows its in a calorie surplus. I would speculate that its the abundance of specific nutrients.. maybe amino acids or glucose levels that cause the effect. Maybe supplementing whole foods with more rapidly digesting amino acids and or sugars at a caloric deficit could simulate the effect.

Catecholamines - fixing low carb damage

Matt Stone explains what happens aft the end of the low carb honeymoon period, and proposes carb cycling as the solution: 180 Degree Health: The Catecholamine Honeymoon.

Like I’ve said since the beginning, there are no health awards awaiting those who manage to eat the most food and exert the least amount of physical energy in their lifetimes. Rather, it’s taking a timeout to heal up before you try to move forward – especially when it comes to making attempts to improve your body composition.

Having said that, there will a considerable amount of focus coming up this summer on body composition, and how the effective strategies used for losing body fat (low-carb, IF, exercise, etc.) can be used in a way that potentially avoids the pitfalls or the dead ends of just simply “going on a low-carb diet” or “exercising a bunch.”


A quick summary of those that have the best results reveals a theme emerging almost immediately – losing body fat must be done by raising the catecholamines. However, to keep your body from adapting to the surge in catecholamines,
you MUST NOT be in weight loss mode 7 days per week. That’s why it’s the half-time dieters that manage to lose fat without (as much) negative consequence. Part-time dieters can be filed into four basic categories…
1) Carb Cyclers
2) Re-Feeders
3) Intermittent Fasters
4) Exercisers

With
carb cycling, you lose fat with a big rise in catecholamines while low in carbohydrates – then you eat tons of carbohydrates periodically throughout the week (once every 3 days for example, or once every 3 meals in the case of Jay Robb). This prevents adaptation somewhat, and allows you to get away with more fat loss than you would otherwise be able to get away with – and less rebound. You can also gain muscle on your high carbohydrate days and make some big changes to your appearance.

Re-feeders
are basically cycling calories. They may spend 5 days losing weight, and 2 days gaining weight each week. By timing your overfeeding days with a good weightlifting session and extra carbohydrates, you can ensure that more of your excess calories end up in muscle tissue than fat. By keeping carbohydrates somewhat low while doing long-duration, low-intensity exercise during the underfeeding days, you can lose more fat than muscle while underfeeding. Thus, each week you can literally gain muscle and lose fat, and do so with minimal adaptation on behalf of your body.

Intermittent fasters
are losing fat very rapidly while blunting appetite during the fasting period. Once again, this is due to big rises in catecholamines primarily. However, you’d destroy yourself in a hurry if you overdid this – and the fat loss/high catecholamine period is met with big meals and some good rest – usually following a workout in which you are burning maximal amounts of fat (towards the end of a 16-24 hour fasting period).

Then there are the
exercisers, who raise catecholamines and burn fat during exercise, and lower catecholamines and replace fat after exercise. Those who do the most exercise and rest the least, lose fat the fastest but do the most damage and cause the most metabolic adaptation. Once again, you need both fat burning/high catecholamine spurts followed with rest and rehabilitation for it to work long time without working you over.

And of course the best approach is one that combines elements of all of those approaches in a very shrewd and sustainable manner with great caution and a great understanding of both anabolism (low-catecholamine states more or less) and catabolism (high-catecholamine states more or less).

Martin does just a small amount of exercise (a few hours per week), which he times with big periods of overfeeding, including lots of carbohydrates, for maximal muscle growth following the workouts (carbohydrates, when paired with protein, provide better protein deposition into muscle cells). He has even been known to eat entire Cheesecakes at one sitting – not something you’d picture being a habit of someone with 5% bodyfat, but, done intelligently with the right timing, may actually be effective for fat loss and improving body composition.
The rest of the week, he eats a more low-carbohydrate, high-protein diet (but not ketogenic, which is important) while going long periods (16 hours) without food each day. He calls this Intermittent Fasting, but it’s not truly intermittent fasting. I would call it “decreased meal frequency,” and I suspect it would be just as effective to eat 3 meals per day spaced 6-7 hours apart (the first 3-4 hours after meals are a low-catecholamine period… after that you are burning fat – so the longer you go between meals and snacks the more fat you will be burning) as it would be to skip breakfast to increase the fasting period. It would certainly achieve some of the effects, and would be a little easier on the adrenals for those that really have issues there – which includes a great many people who have flocked to 180D no doubt.
Anyway, some food for thought for those who feel they have really rehabilitated themselves from some of their dietary and heredity follies, and are inspired to pursue a little risky narcissism.
I personally will be doing a very high volume of exercise over the summer because I love hiking (... and fishing - and I have to walk a long way to find fish as big as the one in the photo below dumb enough to go after what I throw at them), but high volume exercise like that (15-20 hours per week most weeks) is too much to attempt carbohydrate restriction or intermittent fasting with the delicate adrenals I’ve been dealt combined with the damage I’ve inflicted upon them thus far in my life.
But you can bet I’ll be having some good rest days with big calorie surpluses and unfathomable amounts of carbohydrates. This will both prevent negative consequence and improve performance out on the ol’ trail. (Note, on low-carb my hiking performance was the worst, the aftermath was the worst, but my body composition was by far the best… impressive body composition doesn’t necessarily = health).

But please don’t get overly-seduced by any of these authors or the programs they recommend. As you’ll see in the comments section of this post I’m willing to bet, there are people who had both great and catastrophic results on each and every one of the strategies discussed above.
